How Water Intake is Calculated (Formula)

Base = Weight (kg) × ml per kg
(Age ≤13: 40ml/kg, Age 14-55: 35ml/kg, Age >55: 30ml/kg)
Activity Adjustment = +350ml per 30 minutes of daily exercise
Climate Adjustment = +500ml if living in hot climate
Gender Adjustment = +300ml for males (higher average lean mass)
Daily Intake (L) = (Base + Activity + Climate + Gender) ÷ 1000

Real Example

Inputs:

  • Weight: 70 kg | Age: 30 | Gender: Male
  • Activity: Moderate (~1 hour/day) → +700ml
  • Climate: Normal | Glass Size: 250ml

Calculation:

  • Base: 70 kg × 35 ml = 2,450 ml
  • Activity: 60 min ÷ 30 × 350 = 700 ml
  • Gender (male): +300 ml
  • Total: 2,450 + 700 + 300 = 3,450 ml (3.45 L)
  • Glasses needed: 3,450ml ÷ 250ml = ~14 glasses

How much water should I drink daily?

General guidelines (IOM/EFSA):
Men (19+): ~3.7 L (15.5 cups) total water per day (includes water from food)
Women (19+): ~2.7 L (11.5 cups) total water per day

Why do males get +300ml?

Males typically have higher lean body mass, which requires more water for metabolic processes. The average male also has larger body surface area, leading to higher insensible water loss (through skin and respiration).

How does exercise affect water needs?

During exercise, you lose water through sweat. For every 30 minutes of moderate-intense exercise, you need approximately 350ml (1.5 cups) of additional water. This calculator automatically adds this based on your activity level.

What about hot climate?

In hot climates, you lose more water through sweat even at rest. This calculator adds 500ml (2 cups) per day for hot climates. If you live in a very humid or extremely hot region, you may need even more.

How do I use the daily tracker?

Can I drink other fluids besides water?
